DefenseFit Research to Practice
The timer gives you a window
At AQBJJ, DefenseFit brings strength, conditioning, and coached movement together. A one-minute station can include repetitions, recovery, and a safe transition. Finishing every second with more repetitions is not the only way to use that minute.
Read the original study: Rating of perceived exertion as an indirect indicator of velocity loss during power back squat exercise with moderate loads.
What the research actually found
In an acute study, 17 trained young men performed back squats at 65% of their one-repetition maximum. Longer sets produced higher perceived effort and greater lifting-speed loss. Effort ratings were associated with speed loss, but the model's fixed effects explained only about 7% of its variation. Individual responses differed substantially. The experiment did not test BJJ, mixed circuits, or long-term training improvements.
Our practical coaching application
Pair the athlete's effort report with observation: Are repetitions slowing noticeably? Is balance changing? Is the planned movement still controlled? The study supports caution about using one effort number as a universal stop rule. Our application is to preserve familiar technique and use rest deliberately; it is not a protocol validated by this experiment.
Try this one-minute station
- 0–15 seconds: perform 4 controlled bodyweight or light goblet squats.
- 15–30 seconds: rest and report how hard the set felt.
- 30–45 seconds: repeat only while comfortable depth and control remain consistent.
- 45–60 seconds: rest, set equipment down, and transition safely.
What to track
Record clean repetitions and perceived effort. Use a comfortable range, stop if pain occurs, and choose bodyweight when load makes control harder. The station is an original coaching trial. It supports general training quality; it does not prove better grappling performance.

The self-defense connection
Controlled strength practice supports the physical preparation used when learning balance, standing up and moving away from danger. Practice those self-defense skills separately with an AQBJJ coach; this squat station does not establish real-world fighting ability.
